Building muscle is a process that rewards consistency, patience, and smart programming. After training hundreds of members at TNF Fitness, our coaches have identified five principles that separate those who transform their physique from those who spin their wheels.
1. Prioritise Progressive Overload
The cornerstone of muscle growth is progressive overload — consistently asking more of your muscles over time. This does not always mean adding more weight to the bar. You can progress by adding an extra rep, reducing rest time, or improving your range of motion. Log every session and aim to beat your previous performance in at least one small way.
2. Eat in a Caloric Surplus
You cannot build muscle in a caloric deficit, at least not efficiently. Aim for a modest surplus of around 200–300 calories above your maintenance level. Prioritise protein at 1.6–2g per kilogram of bodyweight daily. Good sources available in Malaysian markets include chicken breast, eggs, tuna, Greek yoghurt, and tempeh.
3. Lift in the 6–12 Rep Range
The hypertrophy rep range (6–12 reps) has the most evidence behind it for muscle growth. Choose a weight heavy enough that the last 2–3 reps feel genuinely difficult. If you can crank out 15 reps without much effort, you need to increase the load.
4. Optimise Recovery
Muscles grow when you rest, not when you train. Aim for 7–9 hours of sleep nightly. Keep training sessions to 45–75 minutes to avoid excessive cortisol elevation. Schedule at least one full rest day per week, and consider deload weeks every 4–6 weeks where you reduce volume by 40%.
5. Track Your Progress Ruthlessly
